20-Minute Lower Body Workout for Women Over 35: Shape Hips, Lift Butt, Tone Thighs
Hey sister, can I be real with you for a second?
I remember hitting 36 and suddenly noticing my favorite jeans didn’t fit quite the same. My hips felt wider, my butt looked flatter, and those thighs had a softness that wasn’t there before. Between work calls, school runs, and trying to keep the house somewhat together, the gym felt impossible. Sound familiar?
If you’re a woman over 35 dealing with hormonal shifts, post-pregnancy changes, or just years of sitting more than moving, you’re not alone. At Fitly Fitness, we believe your body can feel strong, lifted, and confident again—without spending hours at the gym or chasing unrealistic transformations.
Today I’m sharing my go-to 20-minute lower body workout for women over 35 that you can do right at home. No equipment needed (maybe a yoga mat if you have one). These moves focus on building muscle where it counts—glutes, hips, and thighs—while being kind to your joints.
Let’s get into it.
Why Your Lower Body Changes After 35 (And Why That’s Okay)
After 35, estrogen starts to dip, which can make fat storage head straight for our hips and thighs. Muscle mass naturally decreases if we’re not actively building it, and that “dead butt” feeling from too much desk time doesn’t help.
But here’s the good news: your body is still incredibly responsive to smart training. You don’t need crazy intensity. You need consistency with moves that actually target the right muscles.
I’ve seen so many women in our Fitly Fitness community—busy moms from the US, UK, and Canada—regain shape, strength, and that “I feel good in my skin” confidence in 6-8 weeks with routines like this.
The 20-Minute Lower Body Workout Plan
This workout is designed as a circuit. You’ll do each exercise back-to-back with minimal rest, then take a short breather between rounds. Total time: about 20 minutes.
How to do it:
Warm-up: 2-3 minutes of marching in place + gentle bodyweight squats
3 rounds total
45 seconds work / 15 seconds rest per exercise (or 10-12 reps)
Rest 60-90 seconds between rounds
Focus on slow, controlled movements—quality over speed
1. Glute Bridges (Targets: Butt lift + hamstrings)
Lie on your back, knees bent, feet flat on the floor hip-width apart. Push through your heels to lift your hips toward the ceiling, squeezing your glutes at the top. Hold for one second, then lower slowly.
Pro tip: Think about pushing the floor away with your heels. This protects your lower back.
2. Sumo Squats (Targets: Inner thighs + hips)
Stand with feet wider than hip-width, toes turned slightly out. Lower down like you’re sitting back into a chair, keeping chest lifted. Drive up through heels, squeezing glutes at the top.
This variation is gentler on knees than regular squats and fantastic for shaping those outer hips.
3. Reverse Lunges (Targets: Glutes, quads, balance)
Step one foot back and lower until both knees are at about 90 degrees. Keep front knee tracking over toes. Push back to standing. Alternate legs or do one side at a time.
If balance is tricky (it was for me after my second baby), hold onto a chair lightly.
4. Fire Hydrants (Targets: Side glutes for hip shape)
Start on all fours. Keeping knee bent, lift one leg out to the side like a dog at a fire hydrant. Keep core tight so your back doesn’t arch. Lower with control.
These are magic for lifting the sides of your booty and creating that curved shape.
5. Donkey Kicks (Targets: Upper glutes for lift)
Still on all fours, kick one leg back and up toward the ceiling, keeping the knee bent. Squeeze at the top. Switch sides each round or finish one side.
Keep your core engaged—imagine pulling your belly button to spine.
Finish the third round, and you’re done! You should feel warm, worked, and proud.
Simple Nutrition Tips to Support Your Lower Body Goals
Exercise is only part of the story. To shape and lift, you need to fuel muscle repair.
Protein at every meal: Think Greek yogurt, eggs, chicken, lentils, or a scoop of protein powder in your smoothie.
Healthy fats: Avocado, nuts, olive oil—these help with hormone balance.
Veggies and fiber: They keep you full and help reduce bloating around hips.
Stay hydrated! Dehydration makes cellulite and loose skin look more noticeable.
I tell my ladies at Fitly Fitness to aim for progress, not perfection. One extra protein-rich meal a day makes a bigger difference than you think.
Common Mistakes to Avoid
Rushing the movements: Slow and controlled builds better muscle.
Neglecting the mind-muscle connection: Really think about squeezing your glutes on every rep.
Skipping warm-up: Cold muscles + over 35 = higher injury risk.
Comparing your week 3 to someone’s week 12 on Instagram.
Your body is unique. Honor where you are right now.
How to Track Progress (And Stay Motivated)
Take front, side, and back photos every 2 weeks (same lighting, same outfit).
Measure hips, thighs, and waist.
Notice non-scale wins: easier to climb stairs, jeans feel looser, more energy, better mood.
Keep a simple journal: how you felt during the workout, energy levels, etc.
Many women tell me the biggest surprise isn’t even the physical change—it’s how much stronger and sexier they feel walking into a room.

This lower body workout for women over 35 isn’t about getting “beach body ready” in two weeks. It’s about feeling capable, strong, and comfortable in your own skin again.
